Lactate Threshold Training For Cyclists: A Practical Guide
All About Lactate Threshold Training
shorthand for “the fitness that matters.” It’s not the only metric worth tracking, but it’s one of the most useful
because it sits right at the intersection of physiology and real-world performance: the intensity you can sustain
before your body’s internal math starts to go sideways.Lactate threshold training has a reputation for being technical, lab-coat territory. In practice, it’s one of the most
approachable ways to get faster—especially for riders targeting longer climbs, breakaways, time trials, fondos, and
“fast group ride” durability. The trick is understanding what threshold really represents, and how to train it without
turning every ride into a test.
What lactate threshold actually is (and what it isn’t)
Lactate is a normal byproduct of energy production. Your muscles produce it all the time; your body also clears and
reuses it. The “threshold” concept describes the point where lactate production begins to outpace clearance, and the
effort starts to feel progressively less sustainable. That tipping point correlates closely with the hardest pace you
can hold for a long time—think 30 to 60 minutes for many trained cyclists.
Here’s what threshold isn’t: a single magic number that never moves. It shifts with training, fatigue, heat, altitude,
sleep, fueling, and even stress. That’s why good threshold training is less about worshipping a value and more about
learning the feel of the effort—and using smart structure to nudge it upward over time.

Why threshold matters on the road
Most cyclists don’t lose races (or get dropped) because they lack a one-minute sprint. They lose because they’ve
burned too many matches at a pace they can’t quite sustain, then they explode. Raising lactate threshold does two
powerful things: it increases the pace you can maintain without going into the red, and it makes “sub-threshold” work
feel easier. That second part is the hidden superpower. When your threshold rises, the same group ride speed costs you
less physiological rent.
Threshold training also improves pacing discipline. It teaches you what “hard but controlled” feels like—an intensity
you can return to repeatedly, like climbing at tempo, bridging a gap, or holding a steady effort into a headwind.
How to measure threshold: lab, field, and feel
In a lab, threshold can be estimated via blood lactate sampling across increasing workloads. That’s accurate, but it’s
not the only way. Most riders use field tests and training tools:
- Power-based estimate: Many cyclists approximate functional threshold power (FTP) as a proxy for
lactate threshold. A well-paced 20-minute test (with a correction factor) or a 40–60 minute steady effort can get
you close. A power meter makes this far easier to repeat consistently.
If you’re considering one, a dual-sided pedal option like
Garmin Rally power meter pedals
is a clean way to move between bikes.
SaleGarmin Rally™ RS210, Dual-Sensing Power Meter, Shimano SPD-SL | Easy to Transfer, Advanced Cycling Dynamics, Highly Accurate & Responsive, Durable Carbon Design, Rechargeable- Pedal-based power meters for road (compatible with SHIMANO SPD-SL cleats) install like any other pedals and quickly transfer between bikes; removable power sensor allows for use with Rally XC210 off-road pedal bodies

- New force data provides insight into your performance and the relationship between power and cadence when used with your compatible Garmin cycling computers and smartwatches
- Pedal IQ smart calibration feature alerts you when you need to calibrate based on several factors, such as changes in temperature since your last calibration
- Heart-rate estimate: Lactate threshold heart rate (LTHR) is useful, especially for riders without
power. It’s more variable day-to-day than power, but still excellent for guiding efforts. A reliable strap like the
Polar H10 heart rate sensor
improves accuracy versus wrist readings.
Polar H10 Heart Rate Monitor Chest Strap - ANT + Bluetooth, Waterproof HR Sensor for Men and Women, Black, M-XXL- WORKS WITH EVERYTHING: Polar HRM works with ALL HRM compatible Equipment.
- SUPREME ACCURACY: Widely recognized for its top precision by many sources, Polar H10 is the most accurate heart rate sensor in Polar's history. Polar H10 provides top quality measurement.
- CONNECTIVITY: Bluetooth, ANT plus and 5 kHz provide an excellent variety of connection options. You can use Bluetooth and ANT plus connections simultaneously as well as two Bluetooth connections simultaneously.
- POLAR PRO CHEST STRAP: With improved electrodes, an easy-to-use buckle and silicone dots, the strap is comfortable and interference-free.
- VERSATILITY: Polar H10 is fully waterproof and it has internal memory for multiple hours.
- Perceived exertion: Threshold often feels like a strong, steady discomfort—breathing is heavy but
controlled, talking is limited to short phrases, and you can sustain it with focus.
The best approach? Use numbers as guardrails and “feel” as your steering wheel. On a hot day after poor sleep, your
threshold power might be lower and your heart rate higher. That’s not failure; that’s physiology.
What threshold workouts look like (and why they work)
Threshold training is not a single workout—it’s a family of sessions built around accumulating time near that
sustainable hard edge. The goal is to improve clearance, increase aerobic enzyme activity, and develop muscular
endurance at race-relevant intensities.
Three classic threshold sessions
- 2 x 20 minutes @ threshold
The old-school staple. Warm up thoroughly, ride 20 minutes at a controlled hard pace, recover 5–10 minutes, repeat.
This teaches steady pacing and tolerance. - 3–5 x 10–12 minutes @ threshold
Slightly more bite-sized. Great when you’re building into the work or training on rolling terrain where a perfect
20-minute block is tough to execute. - Over-unders
Alternate 1–2 minutes slightly above threshold with 2–4 minutes slightly below. This simulates surges on climbs and
forces your body to process lactate while still working.
Indoors, these are easier to execute precisely—especially if weather or traffic makes sustained efforts frustrating.
A smart trainer like the
Wahoo KICKR
can lock you into the target, which is both a blessing and a brutal kind of honesty.
- KICKR CORE Zwift is the smarter way to start riding indoors. The new KICKR CORE builds on the trusted performance of the original CORE, and introduces a faster and easier setup, better connectivity, and the addition of key features from the KICKR ecosystem.

How much threshold training should you do?
More is not always better. Threshold work is demanding, and it competes with other priorities: long endurance rides,
high-intensity VO2 work, and recovery. For many amateur cyclists, one dedicated threshold workout per week is enough
to move the needle, especially if you’re also riding consistently. In build phases, two weekly sessions can work—but
only if your sleep and fueling are dialed.
A simple framework I like:
- Base period: occasional tempo/“sweet spot” (just below threshold), focus on volume and consistency
- Build period: 1–2 threshold sessions/week, plus endurance
- Race-specific: threshold + over-unders if your events demand sustained climbing or steady efforts
If you want structured progression without reinventing the wheel each week, a platform like
TrainingPeaks (compatible training plans/books)
can be a helpful organizational hub—just remember the plan should serve your life, not the other way around.
Fueling and recovery: the unglamorous threshold multipliers
Threshold sessions punish under-fueling. If you routinely start them low on glycogen, you may still finish—but you’ll
blunt the quality and extend recovery. For most riders, 30–60g of carbohydrate per hour is a reasonable start for
threshold workouts, more if you’re doing long sets or you’re a larger rider. A simple way to stay consistent is to
stock an option you’ll actually eat, like
GU Energy gels
or a drink mix.
- GU ENERGY GEL: Portable fuel for athletes of every level, made with dual-source carbohydrates, electrolytes, and amino acids for training and race day. Vegan, gluten-free, kosher, and Informed Choice Certified in a variety of great-tasting flavors.

Connects to the Therabody app for personalized wellness routines and visualization of routines specific to things like arthritis, sciatica and plantar fasciitis relief.
Common mistakes I see riders make
- Riding threshold too hard: If every “threshold” session creeps into VO2 territory, you’ll stall or
burn out. Threshold is firm and controlled, not frantic. - Not warming up: Threshold feels terrible if you jump into it cold. Take 15–25 minutes to build.
- Ignoring the easy days: Your easy rides are where the adaptations consolidate. Protect them.
- Chasing one perfect number: Use ranges and trends, not absolutes.
FAQ: Lactate Threshold Training
Is lactate threshold the same as FTP?
Not exactly. FTP is a practical training estimate of the highest power you can sustain for about an hour, and it often
tracks closely with lactate threshold. But different tests, fatigue levels, and individual physiology can make them
diverge. Use FTP as a training anchor, and adjust based on how the workouts feel and how you recover.
How often should I re-test?
Every 4–8 weeks is plenty for most riders, or whenever workouts feel systematically too easy or too hard. If you’re
training with heart rate, consider that heat and stress can skew numbers—re-test under similar conditions when
possible.
What’s the difference between tempo, sweet spot, and threshold?
Tempo is comfortably hard and sustainable for a long time; sweet spot sits just below threshold and offers a strong
training stimulus with slightly less fatigue; threshold is the hard edge where sustainability starts to drop quickly.
All three can build endurance—threshold simply targets that upper aerobic ceiling most directly.
Can beginners do threshold training?
Yes, but sparingly. Beginners typically improve fastest from consistent riding and building aerobic volume. A short,
controlled threshold set once a week can help, but only after you’ve established a routine and you’re recovering well.
Do I need a power meter?
No. You can train threshold effectively with heart rate and perceived exertion. A power meter just makes pacing more
precise and repeatable—especially on variable terrain or indoors.
